ProteinAbout 6.3 lbChicken, turkey, fish, tofu, or legumes
Cooked grain/starchAbout 15 cupsRice, bulgur, quinoa, pasta, or potatoes
VegetablesAbout 20 cupsFresh or frozen mixed vegetables

Planning baseline: roughly 5 oz protein, ¾ cup cooked grain or starch, and 1 cup vegetables per portion. Appetite, recipes, age, activity, and dietary needs vary.

Start with portions

Plan the week before the recipes.

A clear portion target makes it easier to choose recipes, buy the right amount, and avoid preparing more food than your household can use.

Flexible framework

One structure, many cuisines.

The suggested protein, grain, and vegetable amounts are a planning baseline. Replace them with foods and recipes that fit your household, budget, and halal standards.

Reduce waste

Prep in smaller batches when needed.

Not every meal needs to be cooked on Sunday. Two or three prep sessions can improve texture, create variety, and reduce the amount held in the refrigerator.

Method & interpretation

Turn a weekly eating plan into a realistic batch-cooking target

Weekly meal prep becomes easier when portions are counted before recipes are chosen. The planner multiplies people, planning days, and prepared meals per person, then divides that workload across the number of cooking sessions you can actually manage.

The shopping framework uses simple planning portions, not medical prescriptions. Treat the amounts as a starting point and adjust for appetite, age, activity, recipe yield, leftovers, restaurant meals, school lunches, and the foods your household already has.

Quick start

How to use this calculator

  1. 01Enter the number of people and how many days you want the plan to cover.
  2. 02Count only the meals per person that will come from your prepared food.
  3. 03Choose a realistic number of prep sessions instead of assuming everything must be cooked at once.
  4. 04Use the portion and shopping estimates to select recipes, then refine quantities with the recipe scaler.
Common questions

Weekly planner FAQ

Should I plan seven days at once?

Not necessarily. A three- to five-day horizon can be easier for new meal preppers and may preserve texture better. Increase the horizon after learning what your household actually eats.

Are the shopping quantities exact?

No. They are a starter framework based on approximate portions. Recipe ingredients, cooking yield, appetite, and dietary needs can change the amount required.

Can I plan lunches only?

Yes. Set prepared meals per person per day to one and count only the days when a prepared lunch is needed.
